7 Plantar Fasciitis Stretches That Actually Ease Heel Pain
Stretching is one of the most effective, best-researched treatments for plantar fasciitis — and it's free. The goal is to loosen the plantar fascia itself and the calf muscles that pull on it. Do these daily; consistency matters more than intensity.
1. Seated fascia stretch
Sit down, cross the sore foot over your other knee, and pull your toes back toward your shin until you feel a stretch along the arch. Hold 30 seconds, repeat 3 times. Great first thing in the morning, before your first steps.
2. Wall calf stretch (straight knee)
Hands on a wall, sore leg back with the knee straight and heel down. Lean in until you feel the stretch in your upper calf. Hold 30 seconds, 3 times per side.
3. Soleus stretch (bent knee)
Same position, but bend the back knee slightly, keeping the heel down. This targets the deeper soleus muscle. Hold 30 seconds, 3 times.
4. Frozen bottle roll
Roll the arch of your foot over a frozen water bottle for 5–10 minutes. You get a fascia massage and cold therapy at the same time.
5. Towel scrunches
Place a towel flat on the floor and scrunch it toward you with your toes. 2–3 sets of 10–15 scrunches strengthen the small muscles that support your arch.
6. Toe extension against the wall
Stand facing a wall, toes propped up against it with the heel on the floor, then lean gently forward. This stretches the fascia through its full range.
7. Heel raises (slow)
Stand on a step with heels hanging off the edge. Rise up on your toes, then lower slowly over 3 seconds. Start with 2 sets of 10. Strong calves take load off the fascia.
